The honest answer: nothing good, whether it's regular, diet, or one of the trendy "healthy" sodas now flooding shelves.

Regular Soda Offers Almost Nothing Nutritionally

Conventional soda contributes to your daily fluid intake, but that's about where the benefits end. Most varieties combine added sugars or sweeteners with caffeine and phosphoric acid, a combination linked to blood sugar spikes and dental erosion when consumed regularly. The caffeine in soda can also work against you by contributing to dehydration and, if you drink it later in the day, disrupted sleep and increased jitteriness.

Beyond the brief energy lift from sugar or caffeine, soda is essentially empty calories. Over time, that pattern is associated with weight gain and blood sugar spikes, which is especially concerning for anyone managing diabetes.

Diet Soda Isn't the Safe Swap It Seems

Diet and sugar-free sodas might look like the smarter choice, but they come with their own baggage. Artificial sweeteners tend to taste sweeter than real sugar, which can actually train your taste buds to crave more sweetness over time rather than less. There's also growing evidence that many artificial sweeteners disrupt the gut microbiome, and research has started linking them to cognitive decline and type 2 diabetes risk as well.

"Healthy" Sodas Are Outrunning the Science

The newest category, so-called functional or "healthy" sodas, often contain less sugar and add ingredients like prebiotics and probiotics. That sounds promising, but the marketing is outpacing the research backing it up. Probiotics packed into shelf-stable canned beverages frequently don't survive the processing and storage conditions needed to actually deliver a meaningful dose by the time you crack one open. And even natural sweeteners like stevia can still reinforce a preference for very sweet flavors, which may keep cravings alive rather than curbing them.

What Daily Soda Drinking Does Over Time

Drinking soda every day creates repeated spikes in blood glucose. Your body responds by converting that excess sugar into triglycerides, a type of fat, which can contribute to weight gain over time. Research has shown that even modest increases in sugary beverage intake raise the risk of developing type 2 diabetes, while swapping soda for water, tea, or coffee lowers that risk.

The downstream effects don't stop at blood sugar. Regular soda intake is tied to insulin resistance, and those metabolic changes are connected to broader chronic conditions like metabolic syndrome and cardiovascular disease. For anyone already managing diabetes, daily soda intake can actively work against blood sugar control. On top of that, excess caffeine intake from soda can heighten anxiety and interfere with sleep quality.

Some of the newer functional sodas may offer modest upsides, such as a small boost to gut health from live cultures that survive processing, or added minerals like magnesium that support relaxation. But the evidence here is still thin, and I wouldn't rely on soda, healthy branding or not, as a wellness strategy.

The Bottom Line

None of this means soda has to disappear from your life completely. The real shift is treating soda as an occasional drink rather than a daily habit, which meaningfully protects long-term metabolic health. If you're looking for better everyday options, water infused with fruit or herbs, sparkling water, tea, and kombucha all offer greater nutritional value with far fewer metabolic downsides.
